Avoiding Getting Bulky Lifting Weights

A fear held by some people is that lifting weights will make them bulky, add unnecessary kilograms to their frame and make them "look like one of those people who just lifts weights all the time". This fear then leads people to avoid strength training, even though the benefits of this type of training are clear. In reality, getting bulky from lifting weights takes a reasonable amount of time and commitment, as well as the underlying genetics that give you a propensity to become muscly.

If you are one of the people who has avoided strength training because of a fear of getting too muscly or bulky, read on and learn why this may not happen to you, and ways you can reduce the odds that you will get bulky.


  1. Lift quickly - one of the biggest contributors to building bulky muscle is something called time under tension (TUT). In short, the main theory is that the longer the TUT, the greater the hypertrophy, or muscle growth. In part, this happens because moving weights slowly increases the engagement of slow twitch fibres, and the increase in cross-sectional area (CSA) of these fibres adds to bulk. To avoid this, reduce the TUT by learning to move quickly. This approach increases the engagement of fast twitch muscle fibres, which have less of a propensity to increase in CSA. A quick point has to be made here though - an increase in muscle CSA is actually required to increase strength. In fact, one of the first things that has to happen for strength to develop is for muscle CSA to increase. The increase in CSA changes the angle of the muscle fibres relative to connective tissue, and this change helps to produce the forces required to lift heavier weights. But putting all that aside, lift quickly and you'll reduce the chances of getting too bulky.
  2. Avoid excess calories - to build additional muscle requires surplus calories, particularly increased protein. If your goal is to increase strength, but not size, simply maintain a relative caloric balance, and the body will have a limited capacity to build additional muscle. It is important to ensure that sufficient calories are being consumed to meet daily requirements, or if fat loss is desired, reduce carbohydrate and fat intake but maintain protein intake.
  3. Train in endurance sports - there are two key signaling pathways that are activated in response to training stimuli - one pathway, known as the mammalian target of rapamycin (mTOR), promotes muscle protein synthesis that ultimately increases muscle mass; the other, known as the adenosine monophosphate kinase (AMPK) pathway promotes the production of new energy production organelles (known as mitochondrion, produced in a process called mitochondrial biogenesis). When the AMPK signal is stronger than the mTOR signal, the body preferentially builds mitochondria, and down-regulates muscle protein synthesis. To up-regulate AMPK signaling, you simply need to engage in regular, moderate to high intensity aerobic training at a greater volume than any strength training. A word of warning here - the up-regulation of the AMPK pathway will ultimately limit how strong you can get, mainly due to the down-regulation of the mTOR pathway and corresponding reduction in muscle protein synthesis, so if strength is your key goal, be judicious with the use of aerobic training.
  4. Have the right kind of genotype - some people don't build muscle easily, some people do. If you're the former, you may not have much of a say in how muscly you get. Sorry. All you can do there is accept that you build muscle, use the other three strategies listed above, and recognise that there will be a pile of people who will be jealous about how easily you build muscle...

Here is a simple program for building of muscle mass where you only use a couple of manuals, a chair and a mat to lay on the floor.

EXERCISES FOR YOUR ARMS, SHOULDERS AN UPPER CHEST

Stand upright with your arms hanging down and a manual in each hand. Then flex up your underarms in front of you while your upper arms are held tight along your body 8-15 times.

Stand upright with your arms hanging down and a manual in each hand. Swing up your straight arms to each side 8-15 times.

Stand upright with your arms hanging down and a manual in each hand. Bend forwards as far as you can comfortably. Then lift your straight arms to each side backwards 8-15 times.

Sit on a mat on the floor with your legs flexed up towards your stomach and your arms straight down at each side, and your palms towards the mat. Lift up your whole body 8-15 times some way above the mat by pushing down at the mat, while holding your feet flexed up against your belly.

EXERCISES FOR YOUR LEGS AND LOWER BACK

Stand upright. Then crouch down 8-15 times. To make the exercise heavier, you can also hold a manual in each hand or carry a backpack. If you are strong you can crouch down with one leg with the other leg lifted up, while holding an arm at some firm point to keep balance, and then shift to the other leg and do the same.

Lie straight on your back over a mat on the floor. Push 8-15 time with your heels towards the ground so that all of your body from your shoulders to your heels is lifted up and makes a bow. If you are strong you can lift one leg up and cross it over the other leg, and then push your body up with that other leg, and then shift to do the same with the first leg.

Lie straight on your back over a mat on the floor, with your legs flexed up, bent in a 90 degree angle and your heels placed on the front of a chair seat. Then push 8-15 times down with your heels so that you lift most of your body up from the ground. If you are strong you can lift one leg up and hold it straight over the chair seat, and then push your body up with the other leg, and then shift to do the same with the first leg.

Tighten your buttock muscles as hard as you can 15-25 times while standing. This is a very simple, but highly effective exercise for your buttocks.

EXERCISES FOR YOUR NECK, BACK AND BELLY

Lie straight on your back at a mat on the floor. Push your back head firmly down against the mat so that you lift up your upper body, then lower your upper body down again and flex your upper body up forward using your belly muscles, while your lower body always has contact with the mat. Do it 8-15 times. For comfort you can use some extra cloth under your head during this exercise.

Stand straight up with a manual in each hand. Bend forward and down and then up again 10-15 times, while you let your arms and hands holding the manuals hang passively down all the time.

Lie straight at your back at a mat on the floor and your arms along you body. Lift up your straight legs some way above the floor 10-20 times.

HOW MUCH AND HOW OFTEN SHOULD YOU DO THESE EXERCISES

You should do these exercises or other strength training exercises at least each second day.

The whole of this series should be repeated at least 3 times, with increasing effort each time, so that the first time serves to warm up your muscles. You can of course do the exercises in another order too, if that fits you better.

After the exercises you should also take some time to stretch out your body in all directions.

When your saw the word "Easy" in the title of this report, your mind probably told you, "Ha! Who are they joking."  Your body – yes, your body talks – your body has unknowingly told your mind that it's HARD to lose belly fat.

For example, instead of sipping another cup of coffee in the break room at work, take 10 minutes to walk around the block or up and down a few flights of stairs.

2.            Join a fitness club with flexible hours. Not one with hours that seemed forced. When others there are slightly more fit than you, you feel challenged to extend yourself more. The key to membership is finding a club which has hours that mesh with yours.

3. Do chores that count for fitness. Burn your calories just by doing everyday chores with vigor. Raking leaves, sweeping the garage, mowing the lawn, washing the car, dusting the house, or running a vacuum, folding laundry.  All count as moderate exercise, particularly, if you do them with gusto.

4.  Park far away and take the stairs. Skip the elevator.  Walk across big parking lots. Just make it a little harder to get where you're going. Make it a fun thing, too. 28. Mop the floor. You'll be moving your shoulders and twisting to your waist and abdomen.  Work the exercise especially with your side and waist.  Some similar movements apply when vacuuming.

29.Knead your belly. Using massage lotion after bathing, make circles on the area of your belly in a clockwise direction going out from the belly button with two fingers, then back inwards counter-clockwise. Knead your belly, while imagining heat inside the belly area.  This "chi" actually burns or metabolizes your fat away.  Don't laugh.

34.Chew thoroughly. Feel bloated and gassy after eating? When you do not chew your food well, you do not complete digestion, because digestion starts in the mouth not the stomach. When your food is not chewed properly, you do not receive all the nutrients from your food, leaving body cells starved, making you want to eat more.

35.Eat slowly. While you are slowing down, you might find that you learn to stop eating sooner. Your body under stress produces extra steroids and cortisol, hormones that send fat directly to the midsection.  This affects your digestion and causes constipation.  Tell yourself that 20 minutes of the day belongs to you alone, and then do something that gets your mind off things and is soothing on the body.

39. Take a walk after lunch. Not immediately.  Let the digestive system work first for about thirty minutes. Walking instantly directs your blood to your limbs and not to your stomach.  This is not good for digestion.  After a short rest, then go for a leisurely stroll.  Not only is it good for your health but also keeps you sharp.

40. Laugh.  No joke. Laughing increases the heart rate 10 percent to 20 percent. Ten to 15 minutes of laughter could increase energy expenditure by 10 to 40 calories per day, which could translate into about four pounds a year.  Watch a comedy sitcom at night. Benefits Of Exercising

Do you want to reduce stress this year?  It's as simple as going for a walk!  Exercise has been proven to reduce stress - both mental and physical.  Workers who take time for a walk at lunch or even as a break are more productive than someone who will sit at their desk for hours.  A walk in the fresh air will help clear your head and improve your concentration.  Not to mention the happy endorphines that will get released - simple right?

Enjoy where you live!  When was the last time you explored your own city or even your own neighbourhood?  Try going for a walk or run exploring a route you don't normally take.  I'm so habitual I really have to force myself to got out of my norm!  Take in the little things and appreciate them - if you see something that you love, stop and watch it or photograph it.  I have a friend in Canada who does this regularly - he once stopped and watched a boat race, one of his passions, in the middle of a hike.  Did it stop his cardio workout, yes - was it good for his mental health, yes - did he finish his hike, yes!  It doesn't have to be a walk - I live near the beach and the lake - try paddleboarding, kayaking, playing in the surf - choose something you haven't tried before.  Fresh air and sunshine are essentials in our busy lives!

Obviously exercise can help prevent excess weight or help with your weight management plan.  I do a mix of training with friends, classes and on my own to keep things different and keep my motivation up.  One of my favorites is interval training and boxing - talk about building up a sweat and being happy!

Exercise boosts energy!  It delivers oxygen and nutrients to your tissues and can help your cardiovascular system work more efficiently.  Stronger heart and lungs means more energy for your daily activity.

What about sleeping - do you have troubles falling asleep or staying asleep?  Regular exercise can help you fall asleep faster and give you a deeper sleep.  The best time to exercise is in the morning and up to early evening.  It's best to have at least 2 hours for your body to relax before going to bed.
